Soaking, sprouting and sourdough: what traditional grain and bean prep actually does

Old methods for preparing grains and beans break down phytic acid, a compound that holds on to minerals. The effect is real in lab and absorption studies; how much it matters depends on your whole diet.

The short answer

Soaking, sprouting and sourdough fermentation reduce phytic acid in grains and legumes, and removing phytate has been shown in human absorption studies to raise how much iron and magnesium people take up from a mealHurrell 2003; Bohn 2004. The benefit is largest for people who rely on whole grains and beans for most of their minerals; for kidney beans, proper boiling matters more than any soak, because raw or undercooked beans can make you ill FDA 2012.

What phytic acid is and why it matters

Phytic acid (phytate) is the main store of phosphorus in cereals, legumes, seeds and nuts. In the gut it binds minerals such as iron and zinc, and people lack the enzyme (phytase) that would break it down, so a share of those minerals passes through unabsorbed Gupta 2015.

Two controlled absorption studies show the size of the effect:

  • Iron: when phytate was fully removed from cereal porridges made with water, adults absorbed several times more iron. Wheat porridge went from 0.99% to 11.54% absorption and oat porridge from 0.33% to 2.79%. Made with milk instead of water, the gain largely disappeared Hurrell 2003.
  • Magnesium: adding phytate to white bread at the level found in whole-meal bread cut fractional magnesium absorption from about 33% to 13%, in a dose-dependent way Bohn 2004.

None of this means whole grains are bad for you. It means preparation changes how much of their mineral content you get.

Soaking, sprouting and souring compared

Soaking, germination (sprouting) and fermentation are all used to reduce phytate in grains and legumes; each works partly by waking up the seed’s own phytase Gupta 2015.

  • Soaking: covering beans, oats or rice in water for some hours, then draining. It also shortens cooking time.
  • Sprouting: keeping soaked seeds moist until a shoot appears. See sprouting for the food-safety steps, which matter more here than anywhere.
  • Souring: letting lactic acid bacteria and wild yeast ferment a dough or batter, as in sourdough, injera or dosa.

For bread, a rat study comparing diets found sourdough bread gave better magnesium, iron and zinc absorption than whole wheat flour, with yeast bread in between Lopez 2003. That is animal evidence, so treat it as a direction rather than a measured benefit for people.

In the kitchen

A practical routine: soak dried beans overnight and discard the water, soak oats or rice for a few hours before cooking, and choose long-fermented sourdough when you buy whole-grain bread. Vitamin C-rich food at the same meal also helps iron absorption from plants.

The kidney bean rule: soak, discard, boil

Raw and undercooked red kidney beans contain a lectin called phytohaemagglutinin. FDA’s Bad Bug Book says as few as four or five raw beans can cause extreme nausea, vomiting and diarrhea within one to three hoursFDA 2012. Soaking alone does not make them safe: most outbreaks follow raw soaked beans or dishes that never got hot enough.

  • FDA advises soaking for at least 5 hours, pouring the water away, and boiling in fresh water for at least 30 minutes.
  • Do not cook dried kidney beans from raw in a slow cooker; casseroles in slow cookers often reached only 75°C (167°F) or less, too low to destroy the toxin FDA 2012.
  • Canned kidney beans are already cooked.

In a 2018 outbreak at a French military dining facility, 200 of about 1,700 people fell ill; it was traced to chili made with undercooked kidney beans Watiergrillot 2023.

Who gains most

The studies point to the people for whom phytate matters most: those eating mainly plant foods, those with low iron stores, and anyone relying on whole grains and beans for zinc. If you eat a mixed diet with meat, fish or dairy, the difference preparation makes is smaller, and the iron study shows milk itself blunts the effectHurrell 2003.

If you want to see whether your usual meals reach the iron, zinc and magnesium targets before changing anything, a food diary that tracks minerals, such as Cronometer, will show it. A blood test through your clinician is the way to know whether you are actually low in iron.

Food safety

  • Boil dried red kidney beans hard for at least 30 minutes after soaking and draining; never eat them raw or slow-cooked from raw.
  • Discard soaking water from beans, and keep soaking grains and beans in the fridge in warm weather.
  • Sprouted seeds carry a specific bacterial risk; see the sprouting page before eating them raw, especially if pregnant, older or immunocompromised.
  • A sourdough starter that smells putrid or grows fuzzy mold should be thrown out.

Common questions

Does soaking beans remove phytic acid?

Soaking reduces phytic acid in beans and grains, and sprouting and fermentation reduce it further, according to a 2015 review in the Journal of Food Science and Technology. Discard the soaking water. For red kidney beans, FDA also says to boil them in fresh water for at least 30 minutes.

Is sourdough bread better for mineral absorption?

Probably somewhat. In a 2003 rat study, sourdough bread gave better magnesium, iron and zinc absorption than unfermented whole wheat flour, with yeast bread in between. Human trials of sourdough specifically are scarce, but removing phytate does raise iron and magnesium absorption in people.

Can you cook kidney beans in a slow cooker?

Not from dried and raw. FDA's Bad Bug Book says slow cookers often do not get hot enough to destroy the kidney bean toxin, phytohaemagglutinin, and as few as four or five raw beans can cause severe vomiting. Boil soaked beans for at least 30 minutes first, or use canned beans.
